This is the third exercise of a series of BOSU Ball exercises I am going to give you. This exercise focuses on your shoulder muscles, however, performing the exercise while standing on the BOSU Ball strengthens your stabilization muscles: abdominals, glutes, quads, hamstrings, and calves, as well.

Step 1: Place one foot in the middle of the BOSU Ball, platform side. Standing on one leg holding dumbbells in your hands with a closed, neutral grip, thumbs should be towards the ceiling and palms facing outwards.

Step 2: Knee slightly bent (soft) not locked out into extension. Contract your abdominal and core muscles to stabilize your torso, pull your shoulders down and back with chest out. Align your head with your spine and maintain this position throughout the exercise.

Step 3: Upward Phase: Exhale and slowly raise the dumbbells up and out to your sides. Your elbows and upper arms should rise together. Continue to raise your arms / dumbbells until your arms are level with your shoulders and parallel to the floor. Your opposite leg should be slightly out to the side and behind the plane of your body. Keep your leg straight to help stabilize your balance.

Step 4: Downward Phase: Inhale and gently lower the dumbbells back towards your starting position keeping your elbows slightly extended and holding the same neutral grip position. Maintain your foot, torso, shoulder, and wrist position while lowering the dumbbells back to your side.

Forward raises:

Step 1: Place the opposite foot in the middle of the BOSU Ball, platform side. Standing on one leg holding dumbbells in your hands with a closed neutral grip, thumbs should be towards the ceiling and palms facing each other.

Step 2: Knee slightly bent (soft) not locked out into extension. Contract your abdominal and core muscles to stabilize your torso, pull your shoulders down and back with chest out. Align your head with your spine and maintain this position throughout the exercise.

Step 3: Upward Phase: Exhale and slowly raise the dumbbells up in front of you.

Winter in Europe, 2009 and I was on route to Morocco from Liverpool. John Lennon airport to Agadir,

Winter in Europe, 2009 and I was on route to Morocco from Liverpool. John Lennon airport to Agadir, Morocco.

3 hours later, I peeled off the excess clothing and enjoyed the balmy warm breeze at 9 in the evening. 120 GBP, return ticket (including my paraglider) on a no frills airline. The airport was efficient and within 30 minutes our group of 4 paragliders were outside getting a taxi for the 2hr ride to Mirhleft. Being a Brit from South Africa, I was tense for the the first 25 min of our journey, driving on the right hand side of the road takes a little getting used to,but when I eventually accustomed myself, I was snapping pictures of everything that we passed. I didn’t see one single camel, I saw donkeys, goats and dogs but no camels, they are obviously not nocturnal creatures.

Mirhleft is South of Agadir and after one hour we were driving through Tiznit, only 40 minutes more and we would be in Mirhleft.

Mirhleft (29″ 43′ 57.20″N- 10″ 02′ 04.52″W) is a young fishing village, established at the start of the last century, although the fishing industry is not what it used to be, you can get a taste of what life was like, fish and seafood make up a large portion of most menus in Mirhleft.

The locals are friendly and helpful, speaking Arabic, French, Berber and enough English to get by. The local surfer kids are the friendliest inhabitants, they do not hesitate to approach you and introduce themselves, once introduced, you have a friend for life. Besides surfing, soccer is the most discussed sport in Mirhleft and although paragliding is popular in the area, I only met two Moroccan paragliders. (There are at least 8 residents that fly though.)

There are three paragliding sites within 20 minutes of Mirhleft, the most popular being Nigel’s place, situated North of the town http://www.paraglidingearth.com/en-html/index.php?site=10483 Nigel runs a well groomed take-off site with the help of local pilot, Larbi. It is situated on a 300m ridge, which runs SSW-NNE for about 4.4kms primarily ridge soaring but there is enough land between the ridge and the beach for decent thermals to develop.

The pace of Mirhleft is perfect for visitors and locals, the hot sun slows everything down, stray dogs drag themselves along the dusty streets while men relax at the shady cafes, sipping lattes or peppermint tea. And for those who enjoy good coffee, Moroccans know how to serve it!

I couldn’t work out which day was market day as there were always street vendors around and even though you are an hour away from the Sahara, you can find just about anything in Mirhleft. The fresh produce is mainly local and it is good quality, the fruit and vegetables are huge, healthy and cheap, the fish is fresh and also inexspensive. Silver work is a traditional industry in Morocco and you see a lot of the crafts in shops and on the street. The homemade nougat is a must!

I think I saw four hotels in Mirhleft but I would not be surprised if there are more, tourism is the main breadwinner in Mirhleft and you can stay bed and breakfast for as little as 16.00 GBP per day. I stayed in the Hotel Abertih and I was made very welcome by the staff, the facilities were adequate and the owner, Damien, is also a parglider.

Wifi Internet is available at most hotels and guest houses, it isn’t fast but you can download torrents if you are longing for an episode of your favourite programme. I did see an internet cafe and a PC shop and some local surfers told me that I could buy blank cd’s in town. The post office is functional and the clerk speaks enough english to help you, it also has a western union, so cash is not a problem. I only saw one bank in town but there may have been another one? The post office will also convert foreign currency, but the locals will give you a better rate.

Although Morocco is a predominantly muslim country, alcohol is on sale in the hotels, bars and some of the restaurants, you are asked not drink outside as the locals do not share the passion(some do but only on the sly)

Hashish or kief is plentyful and it is fantastic, if you haven’t been offered any in your first day, you are obviously ’square’ or very frightening. I had three lovely pieces of Hash by my second day and the price was ridiculous, 10.00GBP for a quarter. It is a light yellow/brown, very aromatic and easy to crumble, no need for burning, it mixes easy with your tobacco and it smokes easily too, three puffs and you can pass it on. I would rate the hashish as being much better than Afghani hash. Although the hash was readily available, the police do not tollerate smokers of the herb, best to smoke on the roof or at the beach.

Mirhleft is for the adventurous spirit, it is for those people who are open to something different, if you are looking for shopping malls, air-con and discotheques, Mirleft is not for you. The heat is unforgiving and unrelenting, even in winter, the dust can sometimes blow, into everything! If you are looking to enjoy Africa on African terms, Mirhleft and Morocco have a lot to offer.

Some of the activities not yet mentioned, horse riding, quad-biking trails, surfing school, henna tattooing, beach fires and drumming circles, nature walks, traditional musicians and hashish, awesome hashish!

If you live in Europe and you enjoy surfing, paragliding, sunshine and Hashish you ought to visit Mirhleft, I speant 14 fun filled days there and I will go back, most definately. My total spend came to 750-00GBP that is including airfair and all food and drink and smoke.

Not that I tilt (much), but I’m still a little upset about a hand I played a couple of weeks ago at Norwich Poker Club. Long story short, I have pocket 7s in a 3 way raised pot, flop comes 733, bet, call, I call. Blank on the turn. It all goes in (one guy is very short). Of course the other guy has pocket 3s. Of course he’s the only player on the table to have me covered. Nah, it’s ok, you win, you win.

I love watching this video every now and then, it just makes me remember that flopping top boat against quads isn’t that bad. Ahem.

Oh, I did forget to mention that I made it £20 blind (£0.50/£1.00 nlh btw) on my straddle half an hour later (tilt anyone) when the guy to my left (Richard Jones, international poker star and sponsored pro) makes it £75. I look down at aces (220 to 1 anybody) and instaship. He called with 10s (rightly so) and turns quads (wrongly so). Good night then.

In the end, most of us felt that it would be better to focus on our usual format, but we might experiment with some match play events in 2010 – each person would be paired against an opponent of similar strength for two Game 45 matches.

Next week we will go back to the old format as we wrap up the year with the last Suffern Chess Club event for the decade. Come on out and join the fun on Wednesday – you’ll have plenty of time to see your relatives on the remainder of the long weekend!

Antoine Smith

Antoine Christopher Smith was born on August 1, 1992 in Euclid, Ohio.

He comes from a wide range of family history in music that once indulged very heavily in local bands as musicians, singers, dancers, composers, managers, and teachers. His main influences are his father, Robert Lee Smith III, who is a bass player, lead guitarist, trumpeter and pianist.

His mother, Carolyn Fuentes who is a published writer, singer, keyboardist and drummer.

His mother’s sister Patricia, who is a violinist and plays the bass

His grandmother, who is a gospel singer and last but certainly not least his grandfather, the late Rev. B. L. Miles who was a singer, and played the rhyme guitar, organ, and piano in his church.

Antoine’s history of the piano/keyboards comes from once “dabbling” with a keyboard gifted to him by his late grandfather.

It is no wonder this young man is so talented!

The story is told that before his grandfather passed in the year of 1998, at the age of 5 years old, Antoine was delivered through the mail a keyboard a day after his grandfather’s burial.

Not knowing at a very young age of what to expect, he gave up his keyboard to his brother, Rick to learn to play. As the years went by, Antoine felt the need to pick up the keyboard at the age of 14 years old to “dabble” his way into composing his very own songs.

After studying the drums at the age of 11 years old to his recent age of 15 years old under his teachers, ( Mr. Janowitz – a graduate of Cleveland State University and Mr. Puin – a graduate of Berkley College), Antoine composed and dedicated his song, Mr. Puin on his first CD, “TWAN” released, Oct. 2, 2007.

Antoine has been playing the “quads” in the marching band, the “snare” and “bass drum” in the stage band, honors band, and orchestra, and the “drum-set” and “congas” in the jazz band at his high school.

Antoine composes and plays mainly, contemporary jazz as well as other genres including music for video games.

His latest CD is “Daydream” released under the “Turn on Records” label and “Mythical” and “City in the Sea” are yet to be released.

Antoine atributes his success to his faith and is a role model to his peers and his desire is to enter into an Audio Production and Engineering program.

Benjamin Madison / CC BY-NC-ND 3.0

It was clear out today, which was a great motivator for me to get out and run again. I decided to do hills for a few reasons:

1. I Prefer to run on the uneven terrain. It’s softer and better to run on than pavement, which helps with those darn shins. Also, navigating around rocks and roots really keeps me on my toes. I have to think about it every step I take. Make sure that I’m not going to trip or twist an ankle. It also helps with stability, which I’m terrible with. Do you remember doing stretches in gym class when you were little? Well when stretching your Quads (standing on one foot, holding the other behind you) I was always the kid grabbing onto anyone I could, knocking everyone down. I’m not much better now.

2. I am able to get an intense workout and work muscles that I otherwise ignore in a relatively short distance. Not to be confused with short time. Running hills always slows me down a fair bit. I have a fairly short stride usually, which is strange because I have quite long legs in proportion to my body. What this means is that on flat ground I don’t work my thighs much, but running hills forces me to. It also gets my heart rate up, so I have to really focus on my breathing, I think more so than even my longest distance runs!

3. You can’t really beat the views running through the trails of Hatley Forrest.

Overall a good run! I’m still not completely sure of the exact distance. GPS is quite unreliable when a) I’m not running in a straight line and b) I’m under heavy cover form very old and very large trees. It said just under 5k, but it was probably longer than that by a bit. I’m feeling it again. The running I mean. I think I’m getting back into my groove.

Author: Jeremy Biberdorf The task of purchasing an ATV for each family member can seem to be a compl

Author: Jeremy Biberdorf

The task of purchasing an ATV for each family member can seem to be a complex process, but it is one that can be done effectively. This article discusses a few factors to consider and discuss with the dealer when buying ATV’s for the family.

Age of Riders

Power of Vehicle

ATV Cost

Type of Riding

Age of Riders: When considering which size of ATV to buy for various family members, think about the ease of vehicle manageability. This means that each vehicle should be the right size for each member of the family. Smaller vehicles will be ideal for younger members, and larger vehicles will be more suited to fully grown members. Matching size to vehicle will go along way toward helping riders feel comfortable, and confident in handling the machine. It is important to match the vehicle size to the size of the individual who will be operating it.

An ATV should fit the size of the rider, and help them to feel confident that they can handle the machine under many different conditions.

Power of Vehicle: An ATV can come in many engine sizes, so when considering the purchase of a vehicle for a family member, their ability to handle the power needs to be addressed. Giving a younger member of the family an ATV with more power then they can handle is a mistake, and can be very dangerous. If the operator is under the age of 14 then it is recommended to keep engine power under 70cc. But if they are adults, then whatever engine size they are comfortable handling, and one that can carry the designated load, will be fine.

The power that an ATV engine has is an important factor to consider in comparison to rider age, weight, and experience.

ATV Cost: If you will be outfitting the whole family with an ATV of their own, then cost is probably going to be a consideration. Keep in mind they will need to be suited up with riding and protective gear also. For younger members with an ATV under 100cc you can expect to pay around $400, but for other family members you can expect the cost of a vehicle to start around $900. Depending on features and engine size an adult sized ATV can set you back as much as $5000.

Purchasing an ATV for each family member should be a project that is given careful thought and consideration.

Type of Riding: Keep in mind the type of riding you plan on doing before you purchase an ATV for a family member. Not all vehicles are ideal for all terrains, and so you should consider matching the vehicle to the terrain you plan on riding. The type of riding you plan on doing will factor into cost considerations as well, because the better built the ATV, which is needed for more rugged terrain, the more expensive the vehicle will be. If a vehicle is used outside of its designed environment the ATV will not last as long, or stand up to the abuse.

Matching the type of riding, or terrain, to the specific capacity of an ATV is important for safe continued operation, lifespan, and optimum performance.

Take care of your ATV and you will be able to fully enjoy it for years. Also check out GIO Bikes for low priced dirtbikes for sale, ATV for sale or an electric scooter for sale.

This is a great workout for someone who is either an intermediate or advanced level athlete. I did

This is a great workout for someone who is either an intermediate or advanced level athlete. I did this for the first time last week, and my glutes, hammies, and quads were on fire for a few days. Go through 1 set for each circuit exercise… rest… repeat. The first 3 sets in Circuit A and Circuit B include light weights. The last 3 sets in Circuit A and Circuit B should be high intensity… so heavier weights. I will give examples of what poundage weights I did to give you an idea. If the weights are too much, then lower them and build up… or vice-versa if they are too light. Circuit A is the toughest out of the 3 circuits, so don’t beat yourself up if you cannot make it through all the rounds. Just move on to the next circuit. The next time you do this workout, try to add another round in if you didn’t finish all 6 rounds the last time you performed. We are all at different levels in our strength, endurance, and stamina… so just try your BEST.

Also, if you do try this workout, please come back and comment on it and tell me how it was for you. Click here for a PDF form of the exercises to put in your workout journal. Lower_Body_Assault_Form

CIRCUIT A1/A2/A3 (rest 2 minutes after each circuit round)… 6 TOTAL circuits

(A1a) Barbell Step-Ups with Leg Drive on a Bench (right leg) = 3 sets low intensity weight x 8 reps & 3 sets high intensity weight x 8 reps

(A1b) Barbell Step-Ups with Leg Drive on a Bench (left leg) = 3 sets low intensity weight x 8 reps & 3 sets high intensity weight x 8 reps

(A2a) Plate-Loaded Hip Pop-Up (right leg) = 3 sets low intensity weight x 16 reps & 3 sets high intensity weight x 16 reps

(A3a) Single-Leg Squat (right leg) = 3 sets no weights x 8 reps & 3 sets high intensity weight x 8 reps

CIRCUIT B1/B2 (rest 90 seconds after each circuit round)… 6 TOTAL circuits

(B1) Reverse Hyper-Extension on a Stability Ball & Bench = 6 sets x 8 reps (flex feet & squeeze glutes as you extend your legs… you may need to add ankle weights for the last 3 sets if you need extra resistance)

Note: You may have to practice this to get your balance at first, but you’ll learn very quickly. This is much safer for your lower back than the back hyper-extension machine too. For low intensity, I used no weights. For high intensity, I used a pair of 5 lb. ankle weights.

(B2) Cable Pull-Through = 3 sets low intensity weight x 18 reps & 3 sets high intensity weight x 18 reps

CIRCUIT C1/C2/C3 (rest 45-60 seconds after each circuit round)… 4 TOTAL circuits

Long answer: Your legs are the most powerful part of your body.

The quadriceps femoris (Latin for “four-headed [muscle] of the femur”), also called simply the quadriceps, quadriceps extensor, quads, is a large muscle group that includes the four prevailing muscles on the front of the thigh. It is the great extensor muscle of the knee, forming a large fleshy mass which covers the front and sides of the femur. It is the strongest and leanest muscle in the human body. (wikipedia)

When you work your leg muscles you burn the most calories, fat and energy leading to a stronger base and an amplified strength. Your legs not only consist of the quad muscles but also the calves, thighs, gluteus and hip muscles. They all account for your foundation which the rest of your body relies upon.

You want the best policy – here is how to get it!

Quad Bike Insurance is something that everyone needs or should have, to ride a Quad Bike on the road legally. The best way to compare Quad Insurance is to use a specialist Quad Bike Insurance Broker every time.

If you follow this simple format you will find the best policy at the right price, every time.

This works pretty much with every vehicle for example, Quad Bikes, ATVs and Buggies, as well as other normal policies for motorcycle insurance, bike insurance, car or commercial.

The cover you will get is pretty much depending on what information you give the broker when looking for Quad Insurance or ATV Insurance, so by being a little savvy and giving the information upfront will always make the policies compare like for like giving an even playing field to equal the strength of the comparison.

Instant cover is available in most cases so, be prepared to make the commitment and set up the policy soon after you achieve the quote, be it online or over the phone. The main reason for this is that the quotation system normally gives you a set period for the quote to be valid.

The main questions the broker needs to know are; Vehicle, Make Model and Registration Number (if available at the time.) If it is a new vehicle and unregistered, explain this and when you need the policy set up, most will insure your purchase using the chassis number so that you can get the vehicle registered.

How many years NCD (No Claims Discount) – Age – Occupation – Where the vehicle will be kept – is it alarmed or immobilized – data tagged – Locking mechanism ie. padlock and chain – Physical locking points (ground anchor system or wall anchor system)

By being up front about what type of mechanism you use, they can plough through the quotes faster and efficiently. If you declare that you have this type of locking system, some insurers will need to see photographic evidence of this or, if the locks are Insurance Approved the type and model number.

Always remember when obtaining a quote for insurance that if you state you use a system, then the bike should be locked up whenever it is not being used or stored. Failure to comply with this can result in the policy being cancelled should you not follow the guidelines set out in the schedule that you agree during the quotation process.

UK Quad Insurance or ATV Insurance is different to everywhere else in the world, so always make sure that whatever advice you gain from the internet you qualify prior to taking your Quad or ATV on the road.

Always use a specialist broker for this type of insurance because even though a small broker can quote for the policy, they will have very little knowledge about model specifications and standard features which do not always show up on the insurance company database.

We have been using these specialist brokers for many years and have found the good, the bad and the ridiculous – with this in mind we have selected the top two insurance brokers that operate online today, of which there will shortly be a third.

To view these dealers please click on the following Quad Bike Insurance link and you will find the details listed on the page with links to both of them.

For more information regarding quad bike related issues and help you can follow us on twitter by going to http://twitter.com and searching for MyQuadBike – this will then give you speedy updates on market issues and any relevant information we feel you should know.

I enjoy going out to mountains and deserts to ride my quad. I have a Banshee 350 twin. It’s a vary fast bike. It’s a small engine but well built. I race against many other quads like the raptor 700 and its nothing compare to my bike. Since my quad is not stock I beat many quads. I really enjoy riding it I wouldn’t trade it for any other bike.

Well the week of work has started again. Would it not be nice to have a 3 or 4 day weekend everytime

Well the week of work has started again. Would it not be nice to have a 3 or 4 day weekend everytime?

This weekend I abandoned Bev to go hunting out by One Island Lake. It was a great weekend! Saw new country, cow and calf moose and had a good time with new friends. The funniest thing was that tonight on the way home from work we saw 6 shootable elk along the side of the road on private property and they would have hung around long enough to be added to the deep freezer that is in the store. Ole well there is still lots of the season left to go quadding, whoops I mean hunting.

It was a great weekend, as well as seeing new country I went out hunting with a friend from town. It is a lot more fun going hunting with another enthusiastic hunter instead of by myself. We discussed the possiblities of future hunts – caribou and sheep as well as escapades around the peace country looking for the elusive elk, moose and deer. It is going to be a good season!

Hunting – well it has been a learning year. The last 2 years one has been too busy to really go hunting. When one has a hammer in one’s hand it is hard to hunt. So since moving down we have only had one deer in the deep freezer. Down here it is real hunting compared to NWT hunting. One has to get to know the habitat, the movement and the areas of the animals. What do they eat, where they sleep, etc. This season I have joked about being in the animals bedroom. I have walked thru their beds and around their bathrooms but have not found their living rooms where enjoy their life. I guess one cannot find everything out in a few weeks. One has a lifetime to do that.

Another highlight this fall is that Bev is coming out quadding more this year. The last 2 years one has again been too busy to do what one really enjoys and it is changing this year!!!!!!!! This Sunday I hope to go quadding with Bev to Ellilots Ranch area and take a rifle in case one can turn it into a hunting trip! I always said that it is great to be married because one can do things together and it is awesome to do quadding together. I introduced Bev to skidooing in YK but quadding is nicer just because it can be done in summer time without the cold weather. I remember one time when we left church earlier to go hunt caribou – we got on our sleds and headed out, sleded about 30 miles out of town got one caribou and came back to town. I would love to be able to do that with hunting down here.

Well have a fun week at work.

James and I spent ten days on the beautiful Oregon coast riding quads at the sand dunes. We started out, just us and Dippy and Bruno (our two dogs) at Spinreel Campground in Coos Bay, OR. The weather was beautiful, sunny and 70 degrees. It was fairly windy while we were there which made for smooth riding conditions in the sand. Shortly after riding, our tracks were nowhere to be seen!

I hadn’t had a ”decent” crash in quite some time so I guess I was due…I was riding through some high banked burm trails with James and rounded a sharp corner for which I was going to fast for and dumped my quad over on myself. The clutch lever and handlebar landed on my thigh and had me pinned in the sand.

I used to ride a Yamaha Blaster quad (2-stroke and much lighter weight), but now I ride a Yamaha Raptor 660 which weighs about as much as a baby elephant (not really but that’s what it feels like when it’s jabbing you in the leg!).

Luckily, James was right behind me and pulled the quad off of me (my HERO!!). His first reaction was “Wiggle your toes!!” He was worried I may have broken my leg. Me in my squeamishness, replied “I don’t care if it’s broken, just tell me if there’s a hole in my leg!!!” Well, no hole but a nasty black and blue bruise that made walking somewhat comical. It didn’t prevent me from riding though! Woo hoo go tough chicks!

James managed to only do minor damage to his quad this trip…Usually big trips mean blown up motors, snapped axles and other flotsam and jetsam. This time he lost 3rd gear in his Raptor. Motor is at the shop now and should be ready for mine and Correy’s Birthday Trip coming up in October.

On Wednesday, we moseyed up the coast to Winchester Bay and stayed at the Discovery Point campground where several of the members of Team Inferno joined us for quadding and other festivities .

Troy managed to live up to his reputation of “Best/Most Breakdowns” but led us on an “EPIC” 2 hour dune ride.

Matt’s Banshee died, so he now joins James in the Broken Banshee Boys club…for now anyway. While James was towing Matt back to camp, Matt thought a game of crack the whip might be fun…until he cracked James right off his quad! Now James and Kellie have matching bruises, awwww.

The girls (sans Kellie) went on Vagina Ride 2009 and managed to get stuck, unstuck, stuck, flipped over and back to camp long after o’dark thirty .

Braedon was nominated Rookie of the Trip this time…Travis Spader and Pat Brown better watch out!

Kasey and Kale were super cute on their little 80 quads! The littlest riders aren’t so little anymore!

In all, a great time was had by everyone, no major injuries and we all got home safely!
